During our Meal Planning Session and Autumn Reset Week in the Eat Better Feel Better app, one idea got everyone talking: the pick-a-mix lunch. It's the simplest way I know to eat a balanced, varied lunch every day without cooking every day.
What is the pick-a-mix lunch method?
Instead of prepping five identical boxed lunches (that you're sick of by Wednesday), you prep a single fridge shelf with around eight ready-to-go items. Each day you pick a few from each category and build a fresh plate in about five minutes.
Same prep, different lunch every day. That's it.
Why it works for women over 45
In midlife, what's on your lunch plate matters more than ever. A balanced lunch helps:
- Keep blood sugar steady, so you avoid the 3pm slump and the biscuit tin
- Hit your protein needs, which supports muscle, bones and fullness as oestrogen declines
- Feed your gut, with plenty of colourful vegetables and fibre
- Reduce decision fatigue, because the thinking is already done
The three categories
1. Vegetable crudités and salad
Aim for a rainbow. Wash and chop on prep day so they're ready to grab.
- Peppers, cucumber, carrots and celery sticks
- Cherry tomatoes and radishes
- Sugar snap peas and mangetout
- Bags of mixed leaves, rocket or spinach
- Roasted vegetables from last night's tray bake
2. Protein
This is the part most women under-do at lunch. Include at least one source every time.
- Hard-boiled eggs (cook six at once)
- Cooked chicken or turkey
- Tinned salmon, mackerel or sardines
- Cooked lentils, chickpeas or beans
- Cottage cheese, feta or halloumi
- Smoked tofu or tempeh
- Hummus, which also works as a dip
3. Add-ons
These bring flavour, healthy fats, fibre and satisfaction.
- Olives, avocado or a drizzle of good olive oil
- Seeds and nuts: pumpkin, sunflower, walnuts
- Cooked quinoa, brown rice or new potatoes
- Sauerkraut, kimchi or pickles for gut health
- Oatcakes or rye crackers
- Pesto, tahini or a homemade dressing in a jar
If you want to make your grains more interesting, cook them with spices and herbs. Turmeric, smoked paprika or lemon and herbs all work beautifully.
How to build your plate
Use this simple guide when you assemble your lunch:
- Half the plate: vegetables and salad
- A quarter: protein, roughly the size of your palm
- A quarter: fibre-rich carbs like quinoa, beans or potatoes
- Plus: a little healthy fat and something for flavour

- Mediterranean plate: leaves, cucumber, cherry tomatoes, feta, olives, quinoa and a squeeze of lemon
- Fish box: tinned mackerel, rye crackers, radishes, cucumber and sauerkraut
- Protein snack plate: boiled eggs, hummus, carrot and pepper sticks, oatcakes and walnuts
- Warm bowl: roasted vegetables, chickpeas, spinach, brown rice and tahini dressing
- Leftovers upgrade: last night's chicken over rocket with avocado, pumpkin seeds and new potatoes

Leftovers are the secret weapon of pick-a-mix lunches. Cook a little extra protein or an extra tray of roast vegetables at dinner and it slides straight onto the shelf for tomorrow. It saves time, money and food waste.
Your 20-minute prep routine
Pick one time each week, Sunday afternoon works for most women, and:
- Boil a batch of eggs
- Cook one grain and one portion of lentils or beans
- Wash and chop three or four vegetables
- Roast a tray of mixed veg
- Make one dressing
